Description
A speed, agility, and quickness circuit combining ladder footwork patterns, cone weaving, and short burst sprints. Players rotate through 4-5 stations, spending 30-45 seconds at each with active rest between. The circuit develops neuromuscular coordination, rapid foot contacts, and the change-of-direction speed essential for beating opponents in 1v1 situations.
Setup
Set up 4 stations in a circuit: Station 1 — agility ladder (various foot patterns), Station 2 — cone weave (5 cones, 2 yards apart), Station 3 — T-drill (sprint, shuffle, backpedal), Station 4 — 10-yard sprint with deceleration zone. Players rotate clockwise after 40 seconds, 20-second transition between stations.
Coaching Points
- +Light on the feet — quick ground contacts, not heavy stomping through the ladder
- +Pump the arms to drive the legs — upper body mechanics matter for speed
- +Eyes up, not looking at the ladder — use peripheral vision for foot placement
- +Stay low through cone weaves — bend at the knees and hips, not the waist
Progressions
- 1.Add a ball at each station — dribble through cones, pass after sprint, etc.
- 2.Time each station and track improvement over the season for motivation
- 3.Combine two stations into one complex movement — ladder into immediate sprint
